If you’re working hard in physical therapy or exercising regularly but not seeing the strength gains you expect, inadequate protein intake might be sabotaging your recovery. Protein is the essential building block your muscles need to repair, rebuild, and grow stronger after injury or exercise. Without enough of it, your body simply can’t heal effectively, leaving you stuck in a frustrating cycle of slow progress and persistent weakness.
How Much Protein Do You Actually Need?
Most people dramatically underestimate their protein requirements, especially when recovering from injury or actively building strength. The standard recommendation of 0.8 grams per kilogram of body weight is the minimum to prevent deficiency, not the optimal amount for recovery and muscle building.
For muscle recovery and physical therapy success, aim for 1.6 to 2.2 grams of protein per kilogram of body weight daily. For a 150-pound person, that’s roughly 110 to 150 grams of protein each day. If you’re recovering from surgery, injury, or working to regain lost muscle mass, you need even more protein to support tissue repair and combat muscle breakdown.
Timing Matters: Distribute Protein Throughout the Day
Your body can only process about 25 to 30 grams of protein at once for muscle building. Eating 100 grams of protein at dinner and very little throughout the day won’t maximize your recovery. Instead, distribute protein across all meals and snacks.
Aim for 20 to 30 grams of protein at each meal, that’s about the amount in a palm-sized portion of chicken, fish, or tofu, one cup of Greek yogurt, or a protein shake. Including protein with breakfast is particularly important, as it jumpstarts muscle protein synthesis after the overnight fasting period and helps prevent muscle breakdown during the day.
Post-Exercise Protein: The Recovery Window
After physical therapy sessions or exercise, your muscles are primed to absorb nutrients and begin the repair process. Consuming protein within two hours after activity enhances muscle recovery, reduces soreness, and accelerates strength gains.
Pair protein with carbohydrates for optimal recovery. The carbohydrates replenish energy stores and trigger insulin release, which helps shuttle amino acids into muscle cells. A post-workout snack might include a protein shake with fruit, Greek yogurt with berries, or a turkey sandwich.
Quality Sources: Not All Protein Is Equal
Complete proteins containing all essential amino acids are most effective for muscle recovery. Animal sources like chicken, fish, eggs, and dairy are complete proteins. Plant-based eaters should combine sources like beans with rice, or choose complete plant proteins like quinoa, soy, and hemp seeds.
Leucine, an amino acid particularly important for triggering muscle protein synthesis, is abundant in dairy products, meat, and whey protein. Older adults especially benefit from leucine-rich foods, as aging muscles become less responsive to protein and require higher amounts to stimulate growth.
